Sleep for founders: the complete guide to sleeping better and deciding better
The most underrated performance lever. Sleep architecture, real impact on decisions, and a protocol to take back control when you sleep without really recovering.
Sleep is not an adjustment variable. It is the foundation on which your cognitive performance, emotional regulation, vagal tone and long-term health are built. Quality sleep rests on 4 to 5 cycles of 90 minutes per night, alternating deep sleep and REM sleep. For most adults, 7 to 9 hours are needed. Cutting down to 6 without noticing means imposing a degraded operating mode on yourself, visible in your decisions, your mood, and your HRV. The most effective levers: regularity, evening screen management, alcohol and caffeine, bedroom environment, daylight exposure.
Why sleep is the underrated lever
Ask a founder what they do for their performance, and they will talk about morning routines, coaching, calendar systems, maybe heart coherence or meditation.
Ask them if they have slept 7 hours a night, on average, for the past 6 months. Often, silence.
For years, sleeping little was a status marker. "I sleep 5 hours, I am hyper-productive." The science is now unequivocal: that is false for almost the entire population. Genetic "short sleepers" (a real physiological need of 5-6h) represent less than 3% of humans.
For the remaining 97%, sleeping less than 7 hours means imposing a degraded mode on every dimension that matters in a high-stakes role:

Sleep architecture (cycles and stages)
To understand how to sleep well, you need to understand how sleep is structured.
A normal night is made of 4 to 5 successive cycles, each lasting about 90 minutes.
Each cycle contains several stages:
Stage 1: falling asleep (5-10 min)
Transition between wakefulness and sleep. Sensitive to stimuli.
Stage 2: light sleep (20-25 min)
Heart rate slows, temperature drops. Represents about 50% of total sleep time.
Stage 3: deep sleep (20-40 min)

Stage 4: REM sleep (10-25 min)
This is where mental recovery happens: emotional memory consolidation, information processing, creativity, problem-solving. The last cycles of the night contain the most REM. That is why waking early after a short night is doubly penalizing: you miss the final REM.
How many hours you really need
The National Sleep Foundation recommendation, validated by meta-analysis:
- Adults (18-64): 7 to 9 hours
- Adults 65+: 7 to 8 hours
- Teenagers: 8 to 10 hours
The actual average for working adults with responsibilities: about 6h20.
Which means most founders are in chronic sleep debt without noticing, because they have grown used to operating in degraded mode. The trap: the brain adapts subjectively (you feel "OK") but the objective markers (HRV, reaction time, decision quality) remain degraded.
To find out how much you really need: over 2 weeks of vacation with no alarm, observe how many hours you sleep spontaneously. That is your true comfort zone.
Why founders are particularly exposed
Several cumulative factors make founders a sleep-risk profile:
- Late mental load: you carry the day's decisions into bed
- Hyperconnection: emails, Slack, messages late at night and early in the morning
- Travel: frequent jet lag
- Late meals: business dinners ending at 10-11 pm
- Alcohol: professional drinks that destroy sleep quality
- A permanently activated nervous system: difficulty switching to parasympathetic mode at night
- Night wakings driven by rumination
These factors add up. The result is rarely "I cannot sleep". It is more like "I sleep but it no longer restores me". And that is precisely what wears you down without you noticing.
Impact of degraded sleep on performance
The documented effects of partial sleep deprivation (6h instead of 8h) over 1 to 2 weeks:
- Decision-making: equivalent to a 0.05% blood alcohol level after 2 nights at 6h

The 7-lever sleep protocol
1. Regularity
A regular bedtime and wake time is probably the most powerful lever. More powerful than quantity itself. Aim for a maximum 30-45 minute gap between weekdays and weekends.
2. Screens off 60-90 min before bed
Blue light inhibits melatonin. Active content (emails, scrolling, videos) keeps the brain in alert mode. Cutting screens an hour before bed gains an average of 30 to 45 minutes of sleep quality.
3. No alcohol within 3-4h of bedtime
Alcohol helps you fall asleep but destroys sleep quality. REM suppression, fragmented cycles, higher nocturnal heart rate. Very clearly measurable in nocturnal HRV.
4. Caffeine cut after 2 pm
Half-life of 5-6h. A 2 pm coffee means 25% still active at 8 pm. For most people, that is enough to fragment sleep.
5. Natural light in the morning
10-15 minutes of natural light exposure within an hour of waking resynchronizes the circadian rhythm. Documented effect on evening sleep onset.
6. Cool, dark, silent bedroom
Ideal temperature: 60-66°F (16-19°C). Total darkness (blackout curtains). Silence or white noise. These 3 simple parameters improve measured sleep depth.
7. Wind-down ritual
30 to 45 minutes before bed, gradually lower the activation: dim light, reading, warm shower, heart coherence, journaling. Your brain needs a clear signal that the day is ending.
Common mistakes
Compensating lack of sleep with caffeine
A vicious circle: you compensate fatigue with caffeine, caffeine degrades your sleep, you drink more the next day. Breaking the spiral takes 2-3 painful but radical days.
Believing you can "learn" to sleep less
You can get used to operating in degraded mode. You cannot reduce your physiological need. Natural short sleepers represent less than 3% of the population.
Thinking the weekend lie-in is enough
It compensates a bit of acute debt but does not repair chronic debt. Better a steady 7h every day than a 7h weekly average oscillating between 5h and 9h.
Working in bed
You teach your brain that the bed is a place of vigilance. That degrades sleep onset and depth.
Ignoring snoring / apnea
Sleep apnea affects 15-20% of men over 40, often undiagnosed. If you wake up tired despite 7-8h in bed, it is worth exploring medically.
